Katherine Bennett became interested in the connection between food and cholesterol after her father survived a heart attack at the age of 52. That experience encouraged her to study how everyday eating habits can influence heart health. Now working as a cardiac dietitian, Katherine has identified three eating patterns that she says consistently perform well when it comes to lowering LDL, often called “bad” cholesterol. A daily handful of walnuts or almonds is an important part of this eating pattern. Nuts provide unsaturated fats, fiber and plant compounds that can support cardiovascular health. Some research has found that regularly eating nuts as part of a balanced diet may contribute to meaningful reductions in LDL cholesterol.
Extra virgin olive oil is used as the main source of added fat instead of butter and other foods rich in saturated fat. Olive oil contains monounsaturated fats as well as polyphenols, which are plant compounds associated with heart-protective benefits.
Katherine also recommends eating fatty fish at least three times a week. Fish such as salmon, sardines and mackerel provide omega-3 fatty acids, which are particularly known for supporting cardiovascular health and helping manage blood triglyceride levels.
The Portfolio Diet
The Portfolio Diet may not be as famous as the Mediterranean diet, but it has attracted attention because it combines several foods and nutrients that have individually been linked with lower cholesterol. Instead of depending on one “superfood,” the approach brings multiple cholesterol-friendly components together in the same eating plan.
Four Key Parts of the Portfolio Diet
- Viscous fiber: The plan emphasizes fiber-rich foods such as oats, barley and eggplant, with a daily target of around 45 grams in Katherine’s version.
- Plant sterols: Around 2 grams per day may come from fortified foods or supplements. Plant sterols can help reduce the amount of cholesterol absorbed in the digestive system.
- Soy protein: Approximately 50 grams of soy protein from foods such as tofu and edamame forms another major part of the plan.
- Nuts: A daily handful of nuts adds healthy unsaturated fats, fiber and other beneficial plant nutrients.
Research on Portfolio-style diets has shown that combining these cholesterol-lowering foods can produce significant reductions in LDL cholesterol. Some controlled studies have reported LDL-lowering effects that can approach those achieved with certain low-dose cholesterol-lowering medications, although individual results can vary and prescribed medication should never be stopped or replaced without medical advice.
Flexitarian Eating With a Purpose
Katherine’s third approach is a targeted flexitarian diet. Unlike a completely vegetarian diet, it allows meat occasionally while making plant-based foods the foundation of most meals. The goal is to increase foods that support healthy cholesterol while reducing frequent intake of saturated fats.
Soluble Fiber Becomes a Priority
Foods such as black beans and Brussels sprouts are valuable because they provide soluble fiber. This type of fiber can help reduce cholesterol absorption in the digestive tract and support lower LDL levels when eaten regularly as part of a balanced diet.
Fermented Foods Support the Gut
Fermented foods such as kefir can also be included. Katherine highlights these foods because of the growing interest in the relationship between gut bacteria, digestion and cholesterol metabolism. While research in this area continues to develop, fermented foods can be a useful part of a varied and nutrient-rich diet.
Dark Chocolate Can Fit Into the Plan
Dark chocolate containing 85% cocoa or more can be enjoyed in moderate portions. Cocoa contains flavonoids, plant compounds associated with cardiovascular benefits. However, portion size remains important because chocolate can still contain significant calories and fat.
Changes May Become Noticeable Within Weeks
Katherine says the first six weeks can be an important period for people who consistently follow these eating patterns. According to her experience, some people may see their LDL cholesterol fall by around 15% to 25% when they make meaningful and sustained dietary changes. The exact response, however, can differ depending on genetics, starting cholesterol levels, weight, physical activity, medications and overall health.
A major reason these eating patterns may work is substitution. Instead of simply removing foods, people replace sources of saturated fat with more heart-friendly alternatives. For example, avocado can replace butter on toast, olive oil can replace certain solid cooking fats, and beans or tofu can replace some servings of fatty or processed meat.
Shop the Rainbow for a Heart-Friendly Plate
One of Katherine’s practical recommendations is to “shop the rainbow.” Eating fruits and vegetables in many different colors naturally increases the variety of phytochemicals and nutrients in the diet. Different-colored plant foods provide different antioxidants, fibers and beneficial compounds that can support cardiovascular health.
This approach can include leafy green vegetables, berries, tomatoes, carrots, beans, eggplant, Brussels sprouts and other colorful produce. The objective is not to depend on one particular food but to create meals containing a broad range of plant-based ingredients.
Small Food Swaps Can Add Up
Katherine points to the experience of one client who combined several of these strategies and saw total cholesterol fall from 240 to 190 within three months without medication. While an individual example cannot predict what will happen for everyone, it illustrates how consistent dietary changes may have a meaningful effect for some people.
The three approaches share the same basic principle: eat more soluble fiber, nuts, plant proteins, vegetables and unsaturated fats while reducing foods high in saturated fat. Rather than relying on drastic restrictions, these eating patterns focus on practical substitutions that can become part of everyday meals. Anyone with high cholesterol or an elevated risk of heart disease should also discuss major dietary changes and treatment decisions with a qualified healthcare professional, particularly when cholesterol-lowering medication has already been prescribed.
